NCCIH, the federal center for complementary health research, has a melatonin fact page that tells anyone using a supplement like melatonin to "read and follow label instructions." Our 10mg bottle's instructions are specific: two capsules and a full glass of water, counted back from bedtime.

So the real question is often "When is my bedtime?" A window counted back from bedtime only works when bedtime stays put.

How long does melatonin take to kick in?

No federal source we checked gives a kick-in time for melatonin supplements, so the 10mg label's bedtime window is the closest answer our shelf offers.

That window comes from the manufacturer's directions. We didn't time it ourselves.

What you can shape is the room. NCCIH warns that exposure to light at night can get in the way of the melatonin your body makes on its own. So once the serving is down, dim the lamps and park the phone across the room.

How long does melatonin last into the next morning?

How long melatonin lasts into your morning is easiest to judge by the hours between your serving and your alarm, since the 10mg label ties its serving to bedtime.

MedlinePlus, the National Library of Medicine's health site, puts the general sleep need for adults at 7 to 9 hours a day. Set that against a 6:30 a.m. alarm:

  • A serving at 10:30 p.m. leaves 8 hours.
  • A serving at 12:30 a.m. leaves 6 hours.
  • A serving at 2:30 a.m. leaves 4 hours, well short of that range.

What if it's already 2 a.m.?

If it's 2 a.m. and your alarm is set for 6, we'd skip melatonin that night. The 10mg label ties its serving to bedtime, and 2 a.m. is long past the one most people planned.

Awake again after a bedtime serving? Don't take a second. The 10mg label says two capsules once a day, and all three labels say "Do not exceed recommended dose." MedlinePlus suggests a different move: if you can't fall asleep for 20 minutes, get up and do something relaxing.

Does timing change when you're shifting your sleep schedule?

Timing melatonin to shift your sleep schedule is a different goal from winding down tonight, and NCCIH's example of it paired the serving with a fixed bedtime.

NCCIH describes melatonin as a hormone that helps with the timing of your circadian rhythms, your roughly 24-hour internal clock, and with sleep. So people ask it to do two jobs:

  • Winding down tonight. Your bedtime is normal. Our 10mg label's window is written for this.
  • Moving your clock. Your sleep has drifted hours later than you'd like.

For the second job, NCCIH summarizes a 4-week clinical trial with 307 participants, all with a clinically diagnosed sleep-timing problem. Participants took melatonin 1 hour before a chosen bedtime and went to bed at that set time. As a patient study, its protocol doesn't carry over to a night owl who simply stays up late, and it isn't what our label prints. If moving your clock is the goal, bring the plan to a healthcare provider.

How do you take each of our melatonin products?

Betterly's 10mg Melatonin Sleep Capsules go down as two capsules, once a day, 20 to 30 minutes before bedtime, with an 8 oz (237 ml) glass of water.

The label as steps, plus one rule of our own:

  1. Choose a bedtime you can keep. The window counts back from it.
  2. Set a reminder for 25 minutes before. That lands inside the window with slack either way.
  3. Take both capsules with a full glass of water. Two capsules make up the 10 mg serving.
  4. Start winding down. Lamps low, screens away, car keys out of reach.
  5. Stop at one serving. Each label says not to exceed its recommended dose, so we'd use one melatonin product per night and never two together.

The capsule's sleep formula blend, 905 mg per 2-capsule serving, lists St. John's wort, L-tryptophan and 5-HTP among its 14 ingredients, without separate amounts.

For the strips, the label's suggested use is "Place 1 oral strip on the tongue daily and allow it to dissolve." Each 1-strip serving lists 1 mg of melatonin and 50 mg of valerian root extract.

For the valerian capsules, the label says "adults take two (2) capsules daily," with 6 to 8 oz (177 to 237 ml) of water. Each 2-capsule serving lists 2 mg of melatonin, 150 mg of valerian extract and 100 mg of L-tryptophan.

How can you test your melatonin timing over two weeks?

A two-week melatonin timing test compares one week of fixed bedtimes alone with one week adding the label serving, so you can see what the serving itself changes.

By Thursday, you won't remember whether Tuesday was the late-coffee night. A log fixes that, and the test uses just 7 of a bottle's 30 servings.

  • Week one, no melatonin. Pick a bedtime and a wake time, keep both all 7 days, and dim the lights for the last half hour.
  • Week two, same routine plus the label serving. For the 10mg capsule, use the reminder from the steps above. For the strip or the valerian capsule, use the evening time your pharmacist helped you pick.

Put the two weeks side by side. If week two reads like week one, melatonin may not be the missing piece. If the gap column stretches past an hour, or Saturday's drift keeps showing up, fix the schedule before you judge the product. If morning scores slip in week two, check your serving times, then talk to a healthcare provider.

NCCIH says short-term use appears safe for most people, but long-term safety information is lacking. A test with an end date respects that gap.

When should you skip a melatonin serving?

Skip a melatonin serving when bedtime is long gone, when an early drive comes next, or when your nights already start on time and sleep comes easily.

Beyond the 2 a.m. case above, plan for three more:

  • An early start follows a short night. Sleepiness is a possible melatonin side effect, and a 4 a.m. alarm leaves little time for it to clear before you're behind the wheel. Try any new serving time on a night before a day off.
  • The trouble sits at the other end of the night. If you drift off fine and wake before the alarm, a serving tied to bedtime is aimed at the wrong hour. A steady wake time and daytime sunlight, both on MedlinePlus's list, are the free first steps.
  • Another sleep product is already in your system tonight. The 10mg blend lists 5-HTP and L-tryptophan, the valerian capsule lists 100 mg of L-tryptophan per 2-capsule serving, and both lower-dose products carry valerian. Adding one on top of another stacks ingredients that no single label planned for.

Who should check with a healthcare provider first?

Check with a healthcare provider before taking melatonin if you're pregnant, nursing, under 18, managing a medical condition, taking any medicine or sleeping on a shifting work schedule.

Each of our three labels carries the same caution: "Do not exceed recommended dose. Consult a physician if pregnant, nursing, under 18, or have a medical condition." Timing adds a few cases of its own:

  • Night or rotating shifts. Our 10mg label counts back from a bedtime, which is hard to do when bedtime jumps with your shifts. Plan daytime sleep with a provider first.
  • Older adults with a late serving. NCCIH says melatonin may remain active for longer in older people than in younger adults and cause daytime drowsiness, so a serving pushed toward midnight leaves less margin.
  • Evenings with alcohol or a sedative. The strip and the valerian capsules both list valerian, and NCCIH's valerian page says it shouldn't be taken along with alcohol or sedatives.
  • Any medicine. NCCIH says anyone taking medicine should consult a provider before using melatonin, and blood-thinner users need medical supervision. The 10mg blend adds St. John's wort, which NCCIH's St. John's wort page says can weaken many medicines, birth control pills among them.
  • Pregnancy and nursing. NCCIH notes a lack of research on melatonin safety in pregnant or breastfeeding women. The 10mg blend carries a second flag here, since that same St. John's wort page says the herb may be unsafe during pregnancy.
